What's in a Clean Pre-Workout? A Complete Ingredient Guide

The pre-workout supplement category is one of the most cluttered in sports nutrition. Products range from clinically dosed, evidence-based formulas to glorified caffeine with proprietary blends designed to obscure how little of each ingredient is actually present.
Knowing what to look for — and what to avoid — cuts through the noise. Here's the complete guide to pre-workout ingredients.
What makes a pre-workout "clean"?
A clean pre-workout is one where:
- Every active ingredient is listed with its exact dose
- Doses match what clinical research shows to be effective
- There are no proprietary blends hiding underdosed ingredients behind marketing names
- Stimulant content is transparent and controlled
- It contains no unnecessary additives, artificial colours, or synthetic sweeteners in excessive quantities
"Clean" doesn't mean stimulant-free. Caffeine is a legitimate, well-researched ingredient. Clean means honest — what's on the label is what's in the product, at doses that actually do something.
The core ingredients: what works and at what dose
Caffeine
The most researched ergogenic aid in existence. Caffeine increases alertness, reduces perceived exertion, improves endurance, and acutely enhances power output. The effects are real and consistent across hundreds of studies.
Effective dose: 3–6mg per kilogram of bodyweight. For a 75kg person, that's 225–450mg. Most well-formulated pre-workouts sit between 150–300mg per serve — a range that captures the performance benefit without excessive stimulant load for the majority of users.
What to watch for: products hiding caffeine content within "energy blends" or not listing total caffeine. If you can't see the mg on the label, pass.
L-theanine
An amino acid found in green tea that modulates the neural effects of caffeine. When taken together, L-theanine reduces caffeine-associated jitteriness and anxiety while preserving (and in some research, enhancing) the focus and alertness benefits.
Effective dose: typically 1:1 or 2:1 ratio with caffeine (e.g., 200mg caffeine with 200–400mg L-theanine). The combination is one of the most studied cognitive-performance stacks available.
Why it matters in a pre-workout: if you've ever taken a strong pre-workout and felt wired, anxious, or unable to concentrate, that's high caffeine without L-theanine. The combination produces a cleaner, more focused stimulation profile.
Citrulline malate
A precursor to arginine that increases nitric oxide production, driving vasodilation and improved blood flow to working muscle. Benefits include reduced fatigue during high-volume training, improved endurance, and the pump effect many athletes seek.
Effective dose: 6–8g of citrulline malate (or 3–4g of L-citrulline). Products listing 1–2g are meaningfully underdosed relative to research.
What to watch for: "L-citrulline" vs. "citrulline malate" labelling. Citrulline malate is part citrulline, part malic acid by weight — a 6g dose of citrulline malate contains approximately 3–4g of actual citrulline. Some products inflate dose numbers by using citrulline malate but comparing to citrulline-only benchmarks.
Beta-alanine
Increases carnosine in muscle tissue, which buffers the acid build-up responsible for the burning sensation during high-rep sets or sustained effort. Effective for activities lasting 1–4 minutes at near-maximum intensity.
Effective dose: 3.2–6.4g per day (can be split across doses; stores accumulate over time). Single-serve pre-workout doses of 1.6–3.2g still contribute toward effective levels with consistent use.
Note: beta-alanine causes paraesthesia (tingling, particularly in the face and hands) in most people at doses above 800mg. It's harmless but noticeable. If you dislike it, look for pre-workouts that use sustained-release beta-alanine or omit it.
Creatine monohydrate
Some pre-workouts include creatine. This works, but timing and dose matter. Creatine's benefits come from daily saturation, not single-serve pre-workout doses. A pre-workout with 2–3g of creatine can contribute to your daily intake, but won't saturate stores on its own. If your pre-workout includes creatine, check whether the dose is meaningful (3g+) or token (1g).
B vitamins
B6 and B12 are included in many pre-workouts for energy metabolism. The evidence for acute performance enhancement is weak — B vitamin deficiency impairs energy metabolism, but supplementing above sufficient levels doesn't enhance it further. They're not harmful and add label appeal, but they're not a primary active ingredient.
Ingredients to be sceptical of
Proprietary blends
A proprietary blend lists a group of ingredients under a single total weight without disclosing individual doses. They exist to hide underdosed ingredients. If a label shows "Energy Matrix: 2,500mg" with ten ingredients listed below, each individual ingredient could be present at a fraction of its effective dose.
If a brand is confident their product works, they list exact doses. Avoid proprietary blends.
"Pump" ingredients at trace doses
Citrulline, norvaline, and similar vasodilatory ingredients are effective at clinical doses. They're often included at sub-clinical amounts in pre-workouts to justify inclusion on the label and front panel. Check the actual mg against the research benchmarks above.
Excessive total stimulant load
Products stacking caffeine with synephrine, yohimbine, or other stimulants can push total stimulant load to levels that produce anxiety, elevated heart rate, and poor focus rather than performance enhancement. More stimulant is not better. Transparent caffeine dosing combined with L-theanine is a cleaner and more effective approach.
